Prepare, perform, recover

Prepare:
Before training, you should drink about 500 ml of sports drink. This ensures that your energy stores are replenished and helps with fluid retention. For intense workouts, it can be smart to eat a gel before starting.

Perform:
During sessions lasting over 1 hour, you should refuel with sports drinks and gels throughout. The goal is about 60-80g of carbs per hour. For sessions shorter than 1 hour, refueling is still beneficial for recovery, but if you’ve prepared well, sports drink alone will be sufficient for the performance aspect.

Recover:
Immediately after the session, you should ideally consume around 60-80g of carbohydrates and drink 150% of the fluids lost. This should ideally be in the form of at least 500 ml of sports drink. This should happen within the first 20 minutes after the session.

This isn't just for elite athletes. A recreational runner often has a more fluctuating heart rate and takes considerably longer than the most trained individuals, so the need for proper recovery is even greater for a positive experience.

Test and notice the difference!

Normal carbohydrate needs during medium to high intensity are 1-1.3g per hour per kg of body weight.

For a 70kg person, this equals 70-90g per hour. This corresponds to about 2 Fuel Gels and 2-3 dl of sports drink.
